Here's the question that wakes people up at 3 a.m., folks: "Am I losing muscle along with the weight?" It's the right question. And almost nobody is answering it honestly.

Because the scale is a liar. It weighs everything — fat, water, bone, and the hard-won lean tissue that keeps you strong, upright, and metabolically alive. Think about it from your biology's point of view. Muscle is costly to maintain. If you're eating less and never asking your muscles to do anything difficult, your body reads that as a clear instruction: this tissue is surplus, break it down for fuel. That's not a malfunction. That's an ancient, ruthlessly efficient system doing exactly what it evolved to do.

The fix isn't to eat more calories. It's to send the two signals that override the instruction: sufficient protein (the raw material) and resistance training (the demand). Take away either one and the other can't carry the load alone.

How Much Protein Do You Actually Need to Preserve Muscle?

A meta-analysis of 24 randomized controlled trials published in the American Journal of Clinical Nutrition compared energy-restricted high-protein diets against standard-protein diets matched for calories and fat. The high-protein diets produced modest but real benefits — greater reductions in body weight and fat mass, and importantly, mitigated the loss of fat-free mass and resting energy expenditure that normally accompanies dieting. A separate 12-week randomized trial in 46 women on a 750-kcal/day deficit put numbers on it: with comparable total weight loss, the higher-protein group lost 1.5 kg of lean body mass versus 2.8 kg in the normal-protein group — roughly half the muscle loss. The higher-protein group also reported less of the drop in satiety that usually comes with restriction. (PMID: 17299116)

Commonly cited targets for preserving lean mass during weight loss land around 1.2 to 1.6 grams per kilogram of body weight per day. For a 170-pound (77 kg) adult, that's roughly 92 to 123 grams of protein daily — about 30 to 40 grams per meal across three meals.

The honest caveat

Protein isn't magic, and more isn't infinitely better. A 12-week randomized trial in 61 overweight older adults on a 25% energy restriction compared 1.7 g/kg/day against 0.9 g/kg/day — and found that the higher intake did not preserve lean body mass, strength, or physical performance any better. (PMID: 26471344) Results vary by population, age, and — critically — whether resistance training is in the picture. Protein is one lever, not the whole machine.

Here's where it gets hard in the real world: that's a lot of food when your appetite has shrunk. Thirty grams of protein is five eggs, or a palm-sized chicken breast, or a full cup of Greek yogurt. When you're eating smaller portions than you used to — for whatever reason — hitting that number with whole food alone can go from "easy" to "genuinely difficult."   1. Know your number. Run it through the protein calculator once so you're aiming at a real target instead of a vague intention.
